What actually prevents hamstring injuries

The hamstring is the most commonly injured muscle in football, and it has been for as long as anyone has counted. It is also one of the few injuries where the prevention work has been tested properly and the answer is not ambiguous.

Where it actually goes

Almost never in a stretch. Almost always at the end of a sprint stride.

At the moment your foot is out in front of you and about to come down, the hamstring is doing two things at once: it is long, and it is braking the shin hard. That combination, lengthening while producing force, is where the fibres fail. Sprinting accounts for the large majority of hamstring strains in football.

This matters because it tells you what to train. If the injury happens under load at length, the training has to happen under load at length. Nothing else is rehearsing the position that fails.

Why stretching does not do it

Static stretching makes you more comfortable at longer lengths. It does not make the muscle stronger there, and strength at length is what stops a tear.

The trials on stretching as a hamstring prevention tool are unimpressive, and that is not surprising once you know where the injury occurs. A muscle that can reach the position but not control it under load is exactly the muscle that tears.

Stretch if it helps you feel ready. Do not count it as prevention.

The Nordic curl, and why almost nobody does it properly

The Nordic hamstring curl is a kneeling exercise where someone holds your ankles and you lower yourself forward as slowly as you can. It trains the hamstring lengthening under load, which is the whole point.

It is also the exercise with the strongest prevention evidence in football. Team programmes built around it have repeatedly cut hamstring injury rates, often by a large margin. The catch is that compliance is terrible: it is hard, it makes you sore, and most players cannot do a single controlled repetition.

Doing a bad Nordic is worse than doing an easier exercise well. If your hips fold so you bow forward from the waist, or you drop the last two thirds and land on your hands, you are not training the position.

A progression that works

Razor curl. On your knees, hips pushed forward and held there, lower a short way and come back. The hips staying extended is the whole exercise.

Band assisted Nordic. A resistance band from a rack above you, looped under your chest, taking some of your weight. Reduce the assistance over weeks.

Catch Nordic. Lower until you lose control, catch yourself with your hands, push back up. Aim to catch later each week.

Full Nordic. Lower to the floor under control.

Two sets of four to six, once or twice a week, on a day you are not playing. Stop the set the moment the descent stops being controlled. Everything after that is falling with extra steps, and it buys you soreness rather than strength.

The other half: actually sprint

The strongest single protector against a sprinting injury is being used to sprinting. A hamstring that has not been near top speed since pre-season meets match speed cold, and cold is where things tear.

Most amateur players never sprint in training. They run a lot, which is a different thing. Running at seventy percent for an hour does not prepare a muscle for the two seconds a week that actually threaten it.

Once a week, properly warm, do four to six runs of thirty to forty metres, building to something close to full speed, with full recovery between. It takes fifteen minutes. Do it when you are fresh, never at the end of a session.

If you have already torn one

The single biggest risk factor for a hamstring injury is a previous hamstring injury. That is not a life sentence, but it does mean the return has to be slower than it feels like it needs to be.

Get back to full-speed running before you get back to matches. A player who returns having only jogged is a player whose first sprint happens with an opponent next to them, at the end of a half, on tired legs. That is the exact combination that put them there the first time.

If you are already coming back from one, the gap between being pain free and being ready is where most reinjuries live: cleared to play and ready to play are two different things.
